We all need some help now and then in getting to sleep. Rather than just popping a pill which can be habit forming and lead to more sleep problems in the long term, try these sleeping tips. One or more of them will surely help.

Have a hot bath

Not hot enough to make you uncomfortable though. The heat of the water relaxes the muscles and also causes the core body temperature to drop afterwards which sends a sleep signal to the brain. This is great for children too. It only works for baths though, not showers! 

Get more light during the day

This sounds strange, but its vital for good sleep at night. Our brains are hard wired to go to sleep when it's dark and wake when its light. Not getting enough light during the day will deprogram our biological clock. Once our circadian rhythm has been upset, our brain won't receive the sleep signal when we're ready to go to sleep.

Even if you are working long hours try to get outside into the sunshine for a while at lunchtime. If you live in a part of the world which has short days in winter, install a bright light at home and sit under it for at least 30 minutes. This should be enough to keep that biological clock ticking!

This is a good reason not to watch TV in bed. Even if the program is dull, the bright flickering light of the TV screen will be working against your natural sleep patterns!

Don't lie in bed and worry about not sleeping

This will only cause stress and make sleep even harder to achieve. If you find yourself becoming concerned about not sleeping, get up and make yourself a drink (not coffee!) Find something to read. Stay up until you feel sleepy again and only then go back to bed.

Go to bed at the same time every night and get up at the same time every morning.

This reinforces the natural biological rhythm and helps your brain send a sleep signal. It also reinforces a habit. Habits are an important part of better sleep. Obviously you won't be able to do this every single night, there will be nights where you might go out to a show or out on the town with friends! However if you manage most nights, this will still work well.

Don't go to bed until you are tired.

Yes I know! This sound like a direct contradiction of the previous tip! The logic behind this is that is you are not sleepy you will lie in bed awake and will start worrying about not being able to go to sleep. The most important part of all this is to get up at the same time every morning no matter what time you went to bed the night before. Eventually you will feel very sleepy at your normal bedtime. Getting up in the morning when you are still tired is not easy to do but it will help in the longer term. Stick with it!

Keep a sleep diary

This, while rather tedious, will give you an excellent idea of your sleep patterns and will be a necessary record if you ever decide to visit a sleep clinic for help. Some people have done this and found their sleeping problems disappeared of their own accord! A sleep diary should note the following:

What you had for dinner

What drinks you consumed after dinner

Any naps taken during the day

What time you went to bed

How long it took you to fall asleep

If you woke during the night

What time you woke up in the morning

How you rated quality of sleep (1-10)

Any further observations

Do this every days for a few weeks and you should see a pattern emerging. This will give you invaluable information on your personal sleep habits and patterns.

Develop an evening ritual.

Do the same things at the same time each night. This programs the unconscious mind that you are preparing for sleep. Brush you teeth, put the cat out, check the locks on the doors. Do each step in the same order. It may sound simplistic but it can work really well.

Exercise more during the day.

Exercise relaxes the body and mind as well as being good for your health and helping with weight loss. Even walking just 30 minutes a day will help. If walking’s not your thing try Yoga or Qigong. Both are soothing and will relax you totally. If there are no classes near you, videos or CDs are easily available.

Practice muscle relaxation.

You can do this during the day or after going to bed. Practice tensing and relaxing each muscle group in turn, starting at the top of the head and gradually working down to the toes. I started by walking around my subdivision before work and was amazed at the difference it made in my weight loss.

You should not lose any more than 1 to 2 lbs a week. If you lose weight too quickly your chances of gaining the weight right back dramatically increases. Losing weight too quickly can also cause health problems. 

Look at losing weight as a long marathon and pace yourself so you can cross the finish line. Only concentrate on the next pound not the whole amount of weight you want to lose. In the end, you'll not only complete the marathon but you will dramatically improve your health at the same time.

Workout without a Gym/Chalestenics

We know that using free weights and machines is the fastest and most efficient way there is to improve your metabolism and strength, but for many reasons these may not be convenient or readily accessible to you.  


You may also have no access to a commercial gym, home gym or are on business trip, but there can be a solution, a strength-training workout without the need of expensive machines.


As with any exercise, whether you are using your own body weight, machines or free weights, if the resistance doesn't increase, your muscles won't be worked to their maximum capacity and the stimulus these fibres need to grow will be missing. 


Exercises done correctly will build the lean muscle and increase your metabolism in the same way as performing exercises at a gymnasium, but without the time constraints and associated costs. 


These exercises can be easily done in a bedroom, hotel room, a park, school yard, ceiling rafters in a garage or in a doorway and all you have to do is use your imagination. There will always be a way to add more resistance to your workouts.  


Please remember: It doesn't matter where you are working out — at home, a hotel, or a park — always warm up properly before beginning your session, and cool down and stretch when you are finished. 



Leg Exercises



Squats -  


They build muscle in the thighs, shape the buttocks and improve endurance. Position your feet about 13 to 17 inches apart or at shoulder width, keeping the back straight and your head up. If you want you can use something that will give you some support, i.e. a desk, bookcase, sink etc.  


Now squat down to where the tops of the thighs are parallel to the floor, hold for a second and then stand up, but don’t bounce at the bottom of the movement, use a nice fluid motion. Always exhale your breath as you stand up. 


Lunges – 


Stand straight in correct posture; now stand with one leg forward and one leg back. Keeping your abdominal muscles tight and chest up, lower your upper body down, bending your leg (don't step out too far). 


You should have about one to two feet between your feet at this stage, the further forward you step, and the more your gluteus and hamstring muscles will have to work. 


Do not allow your knee to go forward beyond your toes as you come down and stop where your feel comfortable (try not to let your back come forward) then push directly back up. Do all your reps on one leg then switch legs and do all your reps on the other leg. 



Back Exercises



Chin-ups - 


Chin-ups are a great upper body workout, particularly targeting your biceps, deltoid and lat muscles. Use a doorway chin-up bar, ceiling rafters in a garage or grab the moulding of your door frame, position your hands with an under hand grip and hang down stretching the lats, slowly raise your body until your chin reaches the bar level. 


Pause a moment before slowly lowering yourself back to the starting position. Don’t swing or use momentum to get your body to the top, just use the target muscles. Doorway chinning bars remove from the doorway when you are not using them and can be put up and taken down in seconds. 


Bent Over Row - 


Take up a position with your right hand and right knee braced on a sturdy bed or some other flat surface that will provide a good support. Now pick up a dumbbell or something heavy that you can hold onto with your left hand. 


Visualize your arms as hooks and slowly bring the dumbbell or object up to the side of your chest, keeping your back straight, then lower the weight back down to arms length, no lower, on extremes, safe form only please. Concentrate on your back muscles. Reverse the whole procedure and do the exercise now with your right arm.




Chest Exercises



Push-Up - 


The push up is used for building chest, shoulders and arms. Lie face down on the floor with your hands about shoulder width apart and keeping your palms turned slightly inward. Now push-up until your arms are straight, lower and repeat for repetitions. 



To make it more difficult elevate your feet. Try placing the toes of your feet on a stable, elevated surface such as a bench, chair or a stair. Straightening your body, position your hands on the floor at shoulder width, lower your body until your chest touches the floor at the bottom, and then return to the starting position in a nice fluid motion. 


Dips - 


This exercise can be done between two sturdy chairs or other surfaces that provide stability. The dip is another great upper body exercise. It’s a compound movement as well and involves working all the muscles that the push up works. 


Keep your head up and body as vertical as possible. For the beginning of the movement, start at the top (arms fully extended) and lower yourself until your upper arms are parallel to the seat of the chairs, hold and then push up to the top of the movement until your arms are fully extended again. Keep looking straight ahead and don’t bounce at the bottom of the movement.  



Adding Weight


Although the simple weight of your own body is enough resistance to provide an effective workout we need progressive overload (added resistance) to become stronger. 


So all we need to do is add some weight wherever we can find some. Because there are no metal plates and fancy machines to use it doesn’t matter because the body doesn’t care where it is as long as it's receiving resistance of some kind.  


You can use heavy books clasped in your hands. You can buy some cheap weighted dumbbells or ankle weights. A weighted vest will also allow you to add resistance for both chin-ups and push-ups. Try to buy one that will let you remove and add weight as you see fit. Also a backpack filled with books can be perfect for most of the exercises and is a cheap alternative.


How about a couple of buckets and fill them with a certain level of water? As you get stronger fill them with more water. This is perfect because depending on the exercise, all you need to do is to increase or decrease the amount of water in the buckets for the required amount of resistance.

2. Go bananas. I did when I learned that 99 percent of women and 90 percent of men don't get enough potassium in their diet. Responsible for regulating the fluid balance in our cells, potassium also blunts the effects of excess sodium. Too much sodium and too little potassium is a recipe for high blood pressure. Strike a healthier balance by cutting back on salt and increasing potassium intake with bananas, potatoes, broccoli and kiwi.


3. Say "no" to that extra cup of joe. Four or more cups of daily brew could elevate blood levels of homocysteine, an amino acid associated with increased risk of cardiovascular disease. Drinking more than two cups of coffee a day can harden the arteries and contribute to arteriosclerosis. Switch to tea; its heart-healthy benefits include lower blood pressure and reduced inflammation.


4. "Beet" heart disease. Beets contain the antioxidant betanin, which can help keep LDL cholesterol from clogging your arteries, according to a study published in the Journal of Agricultural and Food Chemistry. Moreover, this root vegetable is a good source of folic acid, which helps to break down that heart-hurtin' homocysteine. Top sources of folic acid include spinach, broccoli, romaine lettuce and papaya.


5. Become a better listener. University of Baltimore researchers found that people with "dominant personalities" had a 47 percent higher risk of heart disease when compared to their more patient, passive peers. So how do you know if you're "dominant"? Another study identified several markers - including the tendency to interrupt!


6. The "L" word your heart truly longs for: lycopene. This heart-healthy phytonutrient -; found in tomatoes, watermelon and pink grapefruit - may lower cholesterol levels and reduce inflammation. Harvard researchers found that eating seven or more servings of tomatoes a week might reduce the risk of cardiovascular disease by 30 percent.


7. Choose healthy fats. Monounsaturated fats (think olive oil, avocado, nuts) - when used in place of saturated fats (think butter, bacon, beef) -help lower cholesterol. Another healthy fat - omega-3 - helps reduce inflammation. Omega-3 sources include wild salmon, walnuts and flaxseed.


8. Don't turn breakfast into break-feast. While skipping breakfast actually lowers your metabolism, going overboard is no better. A new study done at the University at Buffalo found that big fatty breakfasts trigger the release of inflammatory chemicals associated with clogged arteries. So skip the stack of flapjacks and opt for a strawberry-banana smoothie.


9. Ode to soy. Twenty-five grams of soy protein per day can help lower cholesterol, according to the American Heart Association. Soy's other heart-healthy nutrients include folic acid and magnesium (which helps maintain normal blood pressure). Soymilk, edamame, tofu and soynuts are just some of the many ways to enjoy soy.


10. Go for a raise. In HDL cholesterol, that is. Higher levels of this "good" cholesterol can be almost as important as low levels of LDL cholesterol at keeping cardiovascular disease at bay. It’s a fact, America is becoming obese at an alarming rate and the rest of the world is following close behind. We are eating more (and more of the wrong stuff) and exercising less or getting no exercise at all. Our health is in steep decline and doctor and hospital visits are at all time highs. Just a brisk 30-minute walk a day can begin to turn that around.


You name it, we have it, and it’s getting worse. Heart and cardiovascular disease, high blood pressure, stroke, out of control blood sugar levels, diabetes, obesity, and more. The U.S. Surgeon General recommends getting at least 20-30 minutes of moderate activity each day and many of us are falling far short of even that.


Studies show the average person takes about 3000 to 5000 steps a day, and some even much less. Let’s face it, we just do not get the exercise our ancestors did a hundred or so years ago and we tend to eat more refined foods. For some of us, most of steps we take are from the easy chair in front of the TV to the fridge so we can fill up on snacks. For others, like me, we sit at a computer all day as part of our jobs.


Many fitness experts recommend we walk 10,000 steps a day to maintain our weight and overall good health. 10,000 steps are approximately 5 miles, give or take depending on the length of your stride. You will need to purchase and wear a pedometer to count how many steps you take each day. Follow the directions that usually come with the pedometer. Do this for a week or two and you will get a good average step count. Your goal is to reach 10,000 or more steps each day. There is nothing magical about 10,000, but it will put you in the right ballpark.


As a general rule, a person will burn about 100 calories walking a mile, depending on age, size, and fitness level. The heavier you are, the more calories you will burn.


Become creative on ways to increase your steps. At work, go for walks at lunchtime. Go for walks with your spouse or children. Walk the dog. Walk to the store instead of driving, or park at the far end of the parking lot. Use the stairs instead of the elevator. For me, I take brisk 2-mile walks around the neighborhood twice a day everyday (aerobic walking). Just do whatever works best for you, but do it! You will need good walking shoes and socks to prevent injury when walking for exercise (like aerobic walking).

Lie flat on your back with your knees bent. Place your hands behind your head with elbows pointing outwards. Support your neck with your hands. Keep your neck in a straight line with your spine. Flex your waist to raise the upper torso from the mat. Lower yourself until the back of your shoulders touches the mat. 

Muscle worked: rectus abdominis


4) Hip Bridges : 10 repeats

Lie on your back. With your hands at a 90 degree angle to the floor, lift your body off the floor to form a straight line, a sort of a bridge, from the shoulders to the knee. The position should resemble a table … your hands and legs as the legs of the table and your upper body to your knees as the surface. Hold this position for two seconds. Squeeze your gluteus (butt muscles) and then lower yourself. 

Muscle worked: Lower back, hamstrings and gluteus. 

 

5) Step – up’s : 1 minute

You will need a stepper for this. 

Muscle worked: hamstrings, gluteus, quards.


6) Reverse crunches: 15 repeats

Lie on your back with your hands on your sides. Keep you knees bent. Bring your knees towards your head, till your hips come slightly off the floor. Hold this position for a second, and then lower your knees.

Muscle worked: lower abs and obliques.


7) Mountain climbers : 1 minute

Get your hands and knees and raise your knees like a starting block sprinter. Run in that position, supporting your upper body with the palms of your hands. Keep your back straight. 

Muscle worked: triceps, deltoid muscle, gluteus, quards, hamstrings, calves.


8) Push – ups : 15 repeats

Muscle worked: triceps, deltoids, pectorals.


9) Squat thrusts: 1 minute

Stand straight. Now, drop to a crouch position. Immediately thrust your legs out straight behind on your toes, in push up position, now jump to pull legs back to the chest, in crouching position , then stand up straight, 

Muscle worked: arms, legs, chest, and lower back.


Cool down by walking around, till your heart rate starts getting back to normal, stretch.


A minutes rest is needed in between exercise. Proper form is important. Do not hold breath. Sip water during the workout. This workout targets the whole body, improves cardiovascular efficiency and tones and strengthens the body.

Multi-joint exercises and weight lifting are recommended. Learn what exercises work on certain parts of your body. Multi-joint exercises are also said to be effective but time saving.


4. Be systematic on working on your muscles. Your muscles should be working harder over time. Repeating the same sets of exercises and same weight without getting your muscles to work harder will not give satisfactory results. You can record your daily results and make the progression based on your previous data. A daily log will also motivate you since you are able to track how far you have gone. It builds confidence since there is a written proof something that was successfully accomplished.


5. Perform a set of exercises in 10 repetitions. Every number that was accomplished is called a repetition. Try to make every repetition with less momentum as much as possible. The lesser the momentum, the harder your muscles work. And the harder they work, the bigger they become. To check if there is much momentum when lifting, see if the arm is floating. If the arm does float, then there is much momentum.


6. Be flexible and perform a variety of exercises. Every exercise program should have a variety. You can change your exercises, goals and sets every month to keep you motivated and on the go. Doing this will help you prevent being bored and losing energy physically and mentally.


7. Be Motivated! The best way to keep the energy levels of trainees is to allow a healthy competition and allow them to have a sense of control. Having control is having the sense ownership where everybody gets a part in implementing a program. To do this you also need to be consistent in demonstrating your skills. 


Not all programs work for all types of people. There is no workout that is best for everyone. But you learn from experienced people. Learn to acknowledge blocks and demonstrate self-discipline, keep yourself motivated and work harder everyday and add variety. Doing these things, you will discover that a lot of programs will work for you.

It is important that you have the “base training” before getting into the advance training. The base training develops the body and gets it ready for extensive training. Do it correctly and you can do it for the rest of your life.


It is normal for you to hurt after you exercise, but it must be done gradually with a good amount of rest periods to allow proper healing. There are two common problems here with beginning exercisers. You can cause long lasting damage to muscles, tendons and ligaments if you work out while you are in pain, without allowing enough rest time to heal. You might find yourself in constant and long lasting pain if you do this which means that you will no longer be able to exercise.


If you wake up the next morning after you exercised and can barely drag your aching body out of bed because everything hurts, you are going to be less motivated to exercise at all. Constant pain is a sure way to kill your exercise program.


3. Common Mistake: Sacrificing Quality for Quantity. When you are ready to increase the number of reps of a particular exercise, and strengthen the corresponding muscles, instead of forcing yourself to do a little more each time try decreasing the number of reps in a set but increase the number of sets. Also, back off to half your usual number of reps but add a couple of more sets. You will feel less tired and will be able to gain strength in your fast-twitch muscles.


4. Common Myth: Weight Training Makes Women Bulky. Weight training for a woman will strengthen and tone muscle, burn fat and increase metabolism, not build mass. Women do not produce enough of testosterone to build muscle mass the way that men do.


5. Common Mistake: Over-Emphasizing Strengths. You should start focusing on your points rather then what you are good at. This will help you balance things. For example, if your lower body is stronger than you upper body, then try to work only on this area one day a week.

1) Stay on a regular sleep schedule. You can’t stay up late during the week-end and suddenly on Monday morning wake up refreshed. If you do enjoy later nights on Friday and Saturday vow to get to bed early on Sunday to wake up rested.


2) Avoid the sugar and caffeine roller coaster. Eat some protein and foods with a bit of fat in the morning. The brain needs protein and the body does not store it. You don’t have to eat very much- a glass of low fat milk, a piece of cheese, or a handful of nuts will get you going instead of pure carbohydrates like a plain bagel.  


3) Take a 5-10 minute power nap around lunch. Even if you just close your eyes and let your mind drift you will be refreshed for the afternoon. This is also effective anytime you feel yourself not concentrating, reading the same material over and over. Give in to the urge and completely relax for a few moments.


4) Drink more water and liquids. I know, everyone says to drink more fluids. But most Americans are in a constant state of dehydration from filling up on coffee, tea, and sodas with caffeine. This is very stressful to the kidneys and can cause irritation to the bladder. Keep a sports bottle filled with your favorite flavored water or just plain and keep it with you at all times. Set a goal- empty by lunch, refill, empty again by the time work is over. Carry plenty of water in the car too for you and your family.


5) Exercise regularly. This is easier said than done with a busy schedule. A poor conditioning level causes you to be short-of-breath and your heart to race when just doing simple things like climbing a flight of steps or doing household chores. Park farther away when shopping and walk Dust off that exercise machine or get an exercise tape to play when weather is bad. Set an example for the rest of your family and maybe they will join in too!


6) A joke a day keeps the doctor away. Seriously, laughter has many beneficial effects on the body. The brain chemicals for experiencing pleasure, happiness, and peace increase with good, hearty laughs. Live alone? Get a funny movie or watch a light-hearted comedy on tv. Nothing sarcastic or put-down, however.


7) Avoid confrontations and situations with negative people. You know who they are. They are not going to change but they will bring you and your mood down. The complainers, gossipers, and generally unhappy souls we all have to deal with on a day-to-day basis drain our energy if we allow them. Be polite but avoid arguing or getting hooked into listening to their constant problems.


8) Take regular, daily supplements of the highest quality. Our food and diets simply do not meet the amounts needed for maximum health. There is a difference between avoiding nutritional deficiencies and optimum performance.

One of the main causes of headache is tension in the muscles of the neck, scalp and jaw. We usually deal with it by taking some sleep or consume over-the counter aspirin to release our pain. However, can we do this at any place? 


Obviously, we cannot sleep at the office or at the mall. In addition, we might run of aspirin when headache strike us.


Do not worry! The easiest way to handle headache and we can do it everywhere is through massage. Massage is the practice of applying pressure or vibration to the soft tissues of the body, to heal injury, relieve psychological stress, manage pain, improve circulation and relieve tension.


When we suffer from headache, we can help ourselves with self-massage. Simple and everybody can do it, either at work or home.


Here are four easy ways in massage to heal our headache. 


1. Eyes Area Massage -- Close your eyes. Place your middle fingers to your eyes that are above cheekbones. Massage that area gently but firmly in circular motion for 1 minute,


2. Eyes to Nose Massage – Using thumb, go along the underside of eyebrows (along the bone on top of eye socket). Feel where this bone meets the bridge of your nose and eyes and find a point where there is a small indentation. Very gentle pressure, press your thumbs into the points. You can do it four times by holding and press that area for 10 seconds in each press.


3. Neck Massage -- Massage a point where you can feel it by moving the middle fingers of your hands to the back of your head and feel the base of your skull. Specially, at the tops of your neck that meets the base of your skull. Massage for a minutes using finger tips gentle in circular movement.


4. Scalp Massage – Let your palms of your hands massage your scalp on the top of your skull for a minute gently. 


Once you have done all those massages, start taking a deep breath. Lift your shoulders towards your ears for five to 10 seconds to relief remaining pain, and then let them drop back down into their natural position. 


You are going to feel better when you can do that for a couple of times. Your massage will relief your head

ache and your head will feel less weighty.

Researchers at Duke University’s Pratt School of Engineering and Pennsylvania State University are explaining how “all animals bear the same stamp of physics in their design.” (http://www.dukenews.duke.edu/2005/12/locomotiontheory.html)

The researchers show that “constructal theory” is a powerful analytical approach to describing movement, or flows, in nature.

Adrian Bejan, J. A. Jones Professor of Mechanical Engineering at Duke’s Pratt School reports that in the case of animal locomotion, “animals move such that they travel the greatest distance while expending the least amount of energy.”

“The theory applies to virtually everything that moves,” Bejan said.

This is what I took home from the article: All animals attempt to be efficient when it comes to movement. This is probably subconscious for the most part.

The human body’s architecture is such that it enables fluid movement when allowed to perform optimally. The skeletal system, muscular system and ligamentous system is arranged to work in harmony to expend the least amount of energy for the task desired.

Muscle fibers are orchestrated in a manner to promote multi-planar movement. This helps the body produce more force, which in turn makes it more adept at achieving desired movement results.

As mentioned in “The Best Exercise” article, the nervous system along with the help of the proprioceptors, gives the brain (and spinal cord) constant feedback to make the body more proficient.

Ligaments and joint capsules protect the joints from unwanted and extreme movement and also give feedback to ensure movement competence.

Our system and, it appears, all animal species’ systems, are designed rather well for success.

As children we are “wired “with all the right movement patterns for success. As we age and develop poor postures, inflexible musculature and other compensations due to poor movement habits…we “foul up” the system.

It would seem to make sense that our best movement strategy would be to let the body move as it is designed to move. We would be successful by leaving well enough alone. “Don’t try to fix what ain’t broke”- so to speak.

We are “messing with nature.”

So, how can we keep from altering nature? How do we keep from developing poor movement habits; and better yet un-do existing ones?

I think it is fairly simple and something that can be achieved quickly. As the saying goes, we will have to jump over to “the simple side of complexity.”

The body is a complex organism. However, it is already designed for us to be successful. We just need to take advantage of the arrangement and work with it instead of against it. This will improve our overall health and fitness.

Here are some key points to allow this to happen:

Perform a daily exercise routine that works the body in all three planes of motion. These planes are the sagittal, frontal and transverse (front to back, side to side and rotational). This action alone will allow the muscles to operate as designed and give proper feedback to the brain and spinal cord. Sending proper information to the “control tower” will result in better movement outcomes (posture, flexibility, reflexes, muscle and ligament strength).

Exercise with the movement goal in mind. What does your body have to do on a daily basis? What postures, movement patterns and activities do you ask it to do? How do you need to prepare for its ultimate success? What exercises and/or stretches must you perform to prevent problems?

If I am a computer programmer, I want to make sure I do exercise routines to stimulate my muscles to help keep my metabolism at levels to prevent excessive weight gain. I want to make sure I do flexibility routines to prevent muscle tightness and poor posturing. I need to make sure I take several breaks throughout the day to at least adjust my posture and possibly do quick exercise routines to stimulate my brain.

Stop introducing unnatural exercises and exercise machines to your system. A basic rule of thumb is to evaluate your routine based on its functionality. Do you do a movement like this on a daily basis? Does a particular machine put you in a non-functional environment?

Pretty much any exercise that “isolates” a muscle is unnatural. The brain recognizes muscle synergies, so isolating a muscle confuses the brain. Examples: seated leg extensions, machine biceps curls, pec (chest) machine.

Get on your feet and work in 3 planes of motion. Allow the muscles to “load and explode” (lengthen and contract) through the available range of motion (i.e. not too extreme range under tension as to cause injury).

Lastly, feed the system nutrients. Start with water; half an ounce to one ounce of water per pound of body weight. Keep your body hydrated to ensure proper functioning - not to mention clearer thinking.

I recommend 2.5 grams of carbohydrates for every gram of protein. Breads, fruits and vegetables (carbohydrates), provide the main energy source for our bodies. Meat, fish, dairy products and nuts (protein), provide the major building blocks for all the cells in our body.

In general, whole foods are better than processed. Stay away from sugar, flour, and high fat oils.

We can aid the architecture of our body by working with our natural system and avoiding habits that work against it.

We are born with all the tools for movement success; it’s how we develop these tools over time that makes the difference in our health and fitness.

Nowadays the importance of sleep is often taken for granted. People often turn to  medications and other drugs to improve their quality of  sleep.These people should bear in mind that the best way to improve sleep is eat the right food.
People in the 21st century live in a super-charged society where fast-paced activity always seem to take priority over out basic need to get sufficient sleep. Today's active lifestyle is so enticing, that many individuals compromise the need to rest and get enough sleep. Because of this attitude, many persons are experiencing malfunctions in the brain, slowed reaction time, and the ability to focus attention. Oftentimes, these factors leads to lack of quality judgment in many minor and important situations. Lack of sleep may take its toll on one's lifestyle and performance. On the contrary, many adults who get adequate sleep are happier and are more productive.  

      Indeed, sleep has many health benefits that have often been taken for granted by many. But because of the stress of today's lifestyle a lot of people have been experiencing difficulties in getting quality sleep. Recent medical studies show that food regimens and activity may play a critical role in determining one's sleeping patterns. Some foods may improve sleep while others can make sleep difficult. Instead of trying food supplements that induce sleep, medical specialists suggest that people who want to improve their sleep should make wise choices in their diets. 

      Foods that promote quality sleep may include green leafy vegetables, whole wheat grains, cereals, and mushrooms. Fruits like bananas and berries; spices like basil and sage may also aid in sleep problems. Common method of sleep like a glass of milk is essential in improving one's sleeping patterns. Eating too much should also be avoided because too much meals may cause indigestion, heart burn or discomfort.      

Some advice for achieving good sleep may include the following:  

    * Establish a schedule and stick to it; sleep when you are sleepy but try to get up and go to bed each day at about the same time.
    * Use a fan or other means of creating a steady, soothing sound to drown out other noises.
    * Reduce alcohol and caffeine intake; avoid caffeine after noon and don’t use alcohol as a sedative before bed.
    * Get heavy curtains or shades to block out bright light early in the morning if you are awakening earlier than you’d like.
    * Check your medication list. Because some medicines can interfere with sleep, ask your doctor or pharmacist about the medicines you take.
    * Refrain from vigorous exercise within several hours of bedtime.
    * Avoid heavy meals or excessive fluids within an hour or two of bedtime.

      Although the use medication and other food supplements are not prohibited, individuals who want to use medication to aid them in their sleep should always consult doctors before taking them. These people should bear in mind that the best way to improve sleep is eat the right food.

There was a time in this world when the need to lose weight was completely unheard of. People ate well, but the worked well too. They woke up early in the morning and then engaged in a whole day’s work. This work was mostly physical labor. People worked on fields digging, sowing, harvesting. They tilled they soil, rode horses, worked on farms and ranches. The result was that they could afford to eat almost anything they wanted in whatever quantities they wanted.

But that was ages ago. The world has changed so much since those days. Life styles have changed so much and the comforts and facilities have increased so much. But every rose has its thorn. As a result of all these comforts and amenities the state of physical well being has really changed. Most of us have sedentary jobs that demand little or no exercise at all. To put it simply, things have become so damn easy. And just as can be expected, weight gain has become a major concern for almost every city dweller. 

During the period of thoughtless youth it is not such a major concern. The young practically eat nothing and so weight problems do not bother them so much. But as soon as you turn twenty, you start showing signs of weight gain and that too in all the wrong places.     

It’s not about the hour glass figure or the perfectly sculpted and toned body. It is more about staying fit and remaining healthy to ensure a long, disease free life. Every body knows that those extra pounds spell illness. All over the world people are switching to a healthier life style and the catch line is indeed weight loss.

1) Drink plenty of water. Our body needs a lot of water so give in to water. Water is not just way to flush out toxin but if you have more water in your body you will generally feel healthier and fitter. This it self will discourage any tendency to gorge. The best thing about water is that is has no calories at all. 

2) Start your day with a glass of water. As soon as you wake up, gulp down a glass of cool water. It’s a wonderful way to start you day and you only need a lesser quantity of your breakfast drink after that. A glass of water lets out all your digestive juices and sort of lubricates the insides of your body. You may have your morning cup of tea but have it after a glass of water. It is good for you.

3) Drink a glass of water before you start the meal. Water naturally needs some space so that you feel fuller without actually having to stuff yourself.

4) Have another glass of water while you are having the meal. Again this is another way of making yourself full so that you can actually rise from the table eating less but feeling full just the same. Instead of drinking it one gulp, take sips after each morsel. It will help the food to settle faster so that you get that feeling that you are full faster. 

SIDENOTE: Water is such a remarkable thing, but seldom do we give it the credit that it deserves. Did you know that over 66% of your body weight is nothing but water? It’s amazing!

To sum it up, adding cardio to your workout improves your health and well-being which leads to a better quality of life. Combine this with strength training and you're on your way to feeling great, fast. 

So how can you reap the benefits of cardio in only 20 minutes per workout? It's called Interval Training and it can be applied to many different forms of cardio including boxing, running and biking. 

The concept in a nutshell is shorter workouts, but higher intensity. This is accomplished by pushing hard for say two minutes and then slowing down for two minutes. If you repeat this cycle four more times then you have your 20 minutes. You could also do one minute hard, one minute easy and then repeat this nine more times. 

Here is an example: 

Interval training is perfect for running. If you're working out on a treadmill or running outdoors, it's the same routine. Start out with a warm up jog followed by two minutes of a challenging pace. This won't be your all out because you have to maintain it for two minutes, but a pace that will be very hard for you. You then follow this with two minutes of either a walk or a very slow jog. Repeat four more times and you've got yourself an effective cardio workout in only 20 minutes. 

This concept can be applied to many different forms of cardio: two minutes hard, two minutes easy, repeat four more times. Or one minute hard, one minute easy, repeat nine more times. 

You'll get your blood flowing, your heart pumping and reap all the benefits cardio has to offer...all in only 20 minutes.

One look at a line at the local Starbucks in the morning and you don’t need to be convinced of the huge amount of coffee consumption in the U.S. The National Coffee Association found in 2000 that 54% of the U.S. adult population drinks coffee daily. Guess there’s nothing like the first double espresso in the morning to clear the cobwebs from our heads so we can face the day.

But what are the effects relating to fitness? If that grande-no-foam-double-whipped-extra-shot-no-fat latte gives us the get-up-and-go to start our day at work, will it do the same if we’re headed to the gym? 

Physiological Effects

The main ingredient in coffee that gives us that jolt is caffeine, a central nervous system stimulant. Caffeine is found naturally in coffee beans, tea leaves, and chocolate, and is a popular added ingredient in carbonated beverages and some over-the-counter medications such as cold remedies, diuretics, aspirin, and weight control aids. It is estimated that in the U.S., 75% of caffeine intake comes from coffee.

Caffeine stimulates the central nervous system by blocking adenosine, a neurotransmitter that normally causes a calming effect in the body. The resulting neural stimulation due to this blockage causes the adrenal glands to release adrenaline, the "fight or flight" hormone. Your heart rate increases, your pupils dilate, your muscles tighten up, and glucose is released into your blood stream for extra energy. Voila… you now have the caffeine buzz.

But wait…we’re not done yet. Caffeine also increases dopamine. Dopamine activates the pleasure in parts of the brain. It has been suspected that this also contributes to caffeine addiction. 

Physiologically, caffeine makes us you feel alert, pumps adrenaline to give you energy and changes dopamine production to make you feel good. Another espresso, anyone?

Ergogenic Effects of Caffeine to Performance

In addition to various psychological and physiological benefits, numerous studies have documented caffeine’s ergogenic effect on athletic performance, particularly in regard to endurance. Studies show that caffeine ingestion prior to exercising extended endurance in moderately strenuous aerobic activity. Other studies researching caffeine consumption on elite distance runners and distance swimmers show increased performance times following caffeine consumption.

Despite effects on endurance, caffeine produced no effect on maximal muscular force in a study measuring voluntary and electrically stimulated muscle actions. However, the same study did show findings that suggest caffeine has an ergogenic effect on muscle during repetitive, low frequency stimulation.

Caffeine’s positive performance-enhancing effects have been well documented. So much so that the International Olympic Committee placed a ban leading to disqualification for an athlete with urinary limits exceeding 12 mg/mL. Roughly 600 to 800mg of caffeine, or 4 to 7 cups of coffee, consumed over a 30-minute period would be enough to exceed this level and cause disqualification. The National Collegiate Athletic Association has a similar limit, set at 15 mg/mL.

Coffee: A Pre-Workout Drink?

Before you make Starbucks part of your pre-workout warm-up in order to harness the effects of caffeine, be aware that simply downing a grande may not give you similar benefits found in these studies. A recent Canadian study published in the Journal of Applied Physiology compared the effect of coffee and caffeine on run time to exhaustion. A group of nine men took part in five trials. Sixty minutes before each run, the men took one of the following:


 A placebo

 Caffeine capsules

 De-caffeinated coffee with caffeine added

 Regular coffee


Performance times were up to 10 times longer in subjects using the caffeine capsules, with no differences in times among the other trials. Since the level of caffeine absorption was similar during the caffeine trials, researchers concluded something in the coffee itself that interferes with caffeine’s performance-enhancing effects. This makes sense considering that there are literally hundreds of compounds dissolved when coffee beans are roasted, ground and extracted. Results of this research suggest that if benefits of caffeine on endurance times are desired, caffeine capsules work better than coffee.

Caffeine and Creatine Supplementation

Although caffeine has been shown to increase endurance time, further research shows it may actually blunt the effect of creatine, a popular and well-researched compound known for its consistent ergogenic effects. In a study evaluating the effect of pre-exercise caffeine ingestion on both creatine stores and high-intensity exercise performance, caffeine totally counteracted any effects of creatine supplementation. It was suggested that individuals who creatine load should refrain from caffeine-containing foods and beverages if positive effects are desired.

The Downside of Caffeine

Despite coffee/caffeine’s positive effects on psychological states and performance, there are numerous documented risks that must considered when consuming caffeine, whether for performance-enhancing effects or simply as a part of daily dietary consumption.

Caffeine stimulates the central nervous system and can produce restlessness, headaches, and irritability. Caffeine also elevates your heart rate and blood pressure. Over the long-term as your body gets used to caffeine, it requires higher amounts to get the same effects. Certainly, having your body in a state of hormonal emergency all day long isn’t very healthy.

Caffeine is also a diuretic and causes a loss of fluid, which then leads to a dehydrating effect. This is obviously not conducive to fitness activities such as resistance training, as fluid is needed for the transfer of nutrients to facilitate muscular growth. It is also important when considering the further loss of fluid while exercising in hot environments.

Perhaps the most important long-term problem is the effect of caffeine on sleep. The half-life of caffeine in the body is about 6 hours. If you drink a big cup of coffee with 200 mg of caffeine at 4PM, at 10PM you still have about 100mg in your body. By 4AM, you still have 50mg floating in your system. Even though you may be able to sleep, you may not be able to obtain the restful benefits of deep sleep. What’s worse, the cycle continues as you may use more and more caffeine in hopes of counteracting this deficit.

Caffeinated Conclusions…

Though caffeine has some benefits in relation to exercise performance, risks have been documented. Most problems seem evident with very high consumption. The American Heart Association says that moderate coffee drinking (one or two cups per day) does not seem to be harmful for most people. As with everything else, moderation is the key to healthy caffeine consumption. Further research is needed to clearly determine whether the performance-enhancing benefits of caffeine outweigh the potential risks.

Flavonoids are naturally-occurring compounds found in plant foods that are full of recognized health benefits. There are more than 4,000 flavonoid compounds, which are a subgroup of a large class called polyphenols. Phenols are believed to help reduce the risk of heart disease by helping prevent atherosclerosis. The flavanols in chocolate appear to help the body use nitric oxide, which is crucial for healthy blood flow and blood pressure, which means that chocolate might help reduce hypertension as well.


Red wine is know for its high phenol content, but an average bar of dark chocolate contains more phenols than 8 ounces of red wine. Scientists at Cornell University and Seoul National University examined the cancer-fighting antioxidant content of hot cocoa, red wine, and tea, and found that cocoa had nearly double the antioxidants of red wine and four to five times more than tea.


Holland's National Institute of Public Health and Environment found that dark chocolate contains 53.5 mg of catechins per 100 grams. (Catechins are the powerful antioxidants that fight against cancer and help prevent heart disease). By contrast, a cup of black tea contains only about 14 mg of catechins and green tea has about 30 mg of catechins.


A study at University of California Davis found that participants who ate chocolate showed a reduction in platelet activity. This means that chocolate has an anti-clotting, blood-thinning effect that can be compared to aspirin.


A Harvard University study of 8,000, with an average age of 65, revealed that those who consumed chocolate lived almost a year longer than those who did not. Those who ate one to three candy bars per month had a 36 percent lower risk of death (compared to the people who ate no candy), while those who ate three or more candy bars per week had a 16 percent lower risk.


A study of older men in The Netherlands, known for its chocolate, showed that those who ate the most chocolate, an equivalent of one-third of a chocolate bar every day, had lower blood pressure and a 50 percent lower risk of death. The researchers also noted the men eating the most cocoa products were not heavier or bigger eaters than the men who ate less cocoa.


And it's not just dark chocolate that is the only healthy type of chocolate. Most studies talk about the benefits of dark chocolate, but some of the most recent news about chocolate includes good news for milk chocolate lovers, who have been left out in the past.


The Wheeling Jesuit University in West Virginia did a study that shows that milk chocolate seems to boost brainpower. The groups in the test consumed, on different occasions, milk chocolate, dark chocolate, carob and nothing. Then they were tested for cognitive performance including memory, attention span, reaction time, and problem solving.


According to Dr. Bryan Raudenbush, "Composite scores for verbal and visual memory were significantly higher for milk chocolate than the other conditions." The study also found that consumption of milk and dark chocolate was associated with improved impulse control and reaction time. It seems that by consuming chocolate you get stimulating effects from substances found in chocolate, such as theobromine and phenylethylamine, which then lead to increased mental performance.


Chocolate really does make you feel good, too. It is known to stimulate the secretion of endorphins, producing a pleasurable sensation similar to the "runner's high" a jogger feels after running several miles. Chocolate also contains a neurotransmitter, serotonin that acts as an anti-depressant. Studies in England show that even the aroma of chocolate gives a bout of euphoria and will help lift the spirits.


And now people are looking at chocolate for skin care. According to Marlies Spinale, director of Tru Spa, "Like many other antioxidants, cocoa polyphenols are thought to offer the skin protection from free-radical damage caused by sun, pollution, stress, alcohol consumption and other factors. I believe that we will hear more about the benefits of chocolate in skin care."


Some people have been avoiding chocolate because one of the main ingredients of chocolate is cocoa butter. It was thought that it was an unhealthy fat, but actually cocoa butter is not unhealthy. It is made up of the beneficial fatty acids-- oleic acid (a heart-healthy monounsaturated fat also found in olive oil), stearic and palmitic acids. Stearic and palmitic acids are healthy forms of saturated fat. Plus chocolate contains vitamins A, B1, C, D, and E, as well as potassium, sodium, and iron.


So go ahead and indulge in a little chocolate, in moderation of course. I would recommend that you try to find organic chocolate, and stick with darker chocolate because it has more chocolate flavonoids and less sugar. (Sugar weakens the immune system; so don't consume sugar if you are ill.) And a little bit of milk chocolate is alright when you need an occasional milk chocolate brainpower boost, such as before a test. All you students take note!

If you are like me, and friends and family call big guy it usually means your are a bit overweight and indirectly means fatty. If you are sick and tired of it, it time to do something about it and prove some people you are not just a big guy but and intelligent one. Over the years being big guy has become a huge trend in sports. Multi billions of dollars spent in advertising featuring, you guessed it, big guys pitching you a new protein bar or super supplement. With all the supplementation products, and TV this for sure proves my point. If you look at an average person who is a bit overweight, he is considered the big guy of the group. Some will actually enjoy that title and some will not. Speaking from experience it is not too hot being called fatty indirectly.  


Whenever you decide to take matters into actions and prove people that you can handle this whole big guy thing, you will start noticing peoples reactions immediately. Being big can mean problems though. Health problems that is. High cholesterol, Diabetes, Hypertension etc. Big guys usually encounter some of these or if not more diseases because of their size and shape. To avoid such problems, lets take are way of thinking and our outlook to life a bit differently. Start with eating better foods. Preferably greens and solid complex carbohydrates like; yams, sweet potatoes, grains etc. Greens will help you balance your PH acidic levels in your body, which will improve your health significantly and you will almost immediately notice your results.  


Having a balanced Ph level means improving your health immediately. Ph of 7 or above means your blood is not as acidic therefore more healthy cells are produced and distributed to your organs. It has been known that controlling your body's alkalinity will give longevity and healthy organs. 


Don't put the down the ever popular protein. Protein is the fuel to muscle gain and recovery. Although powders and pills are not necessary it may help speed the process. Increase your protein intake to about 1 gram per 1 pound of your weight. If you weight 185 lbs, then about 30 grams of protein in the spread of 6 meals for optimum metabolic boost. Protein may be underestimated now days because of its high impact from the media. But never abandon it. Best natural protein resources are from birds; chicken, turkey, fish; tuna, yellow fin, catfish etc. Stay away from red meat if possible, but if you still want red meat leaner cuts are very effective also.  


If you stay consistent with these tips, you will gain muscle and eliminate extra weight you may be carrying. It is not easy to get started but once you start, like any habit you will create a life changing routines forever and disease will not face you. Do it for yourself, improve your well being and instead of being called a big guy you can be call a dude or girl with solid ripped abs.
